全日本マウンテンサイクリングin乗鞍2006 (競技編)

結果

平均パワー 238W (昨年度より +5W)

パワーの値は期待はずれに低かった...今回,調整が悪かったような気がする.好ピークにつながるCTL-TSBのパターンや,直前トレーニングのパターンはまだ試行錯誤の段階である.

公式計時上昨年より1分16秒短縮しているが,手元計時によるとこのうち7秒はスタート並び位置の改善によるもの.よって1分7秒が実質的な短縮分となる.毎度おなじみhttp://www.analyticcycling.com/で解析したところ,このタイム短縮を得るためには,全く同じ機材・体重・空気抵抗であれば約4.5Wのパワー向上が必要であり,上記のパワー実測値と近い.

だが実は,今回機材重量+体重が,諸般の事情により約+2kgとなっていたらしい... この場合,約11.2Wのパワー向上が必要である.だが,パワー実測値によればそれほどパワーは向上していない模様であり,何か他の要因によって11.2W-5W=6.2Wを補償したことになる.何かのロス削減により,所要パワーが削減された訳である.

起こりえるロス削減の要因としては,こちらの記事に書いた通り.再現性があるので「推測」が「確信」に変わってきた.


話 は変わって,チャンピオンクラス上位選手で今回「失敗」した選手が何人かいた.無論,その最大の要因は調整失敗であろう.なぜなら,彼らはいずれも傑出 したリザルトを既に残しており,実力(FTP)が低くて負けているとは考え難いから.おそらくピーキングはカンと経験の要素が強く,ベテラン選手(M山選 手,F田選手)が大きく失敗しないのもその辺が関係していそうだ.

一方それら上位選手の中にも,私の目には損としか思えない機材選択をしている選手が目にとまった.なぜ今さら銘柄“T”のチューブラータイヤを使うのだろうか... あのデータを知っていれば,決してそんな選択はしないと思うのだが...

TSTWKT (その3)

(3)を見ると,ATL constantは7か,それ以上でもいいようだ.だが,それ以下は無いという.
CogganがWattageで述べていたように(以下に引用),テーパリング期間は我々が体感する以上に長くとった方がベストパフォーマンスに繋がる可能性が高いからだ.

(3)は他にも大事な話が書いてあるので,余裕のある方は一読をお勧めする.

また,(2)の使用例をみると,CTLの増加曲線が,まるでFriel本に書いてあるような,綺麗なピリオダイゼーション(Base, Build, Peak)のトレーニング量曲線そのもの.BaseピリオドでもCTLは高くはなっているが,本当に僅か.そしてBuildピリオドで一気にCTLが上昇している.自分も今年はある程度,こういう「山谷」を意識してきたが,もっと山谷が大きくてもいいようだ.

なんにせよ,PMCのお陰でトレーニングの組み立て方が一段と分かりやすく,やりやすくなった.テーパリング以前にしっかりとProgressionをかけてCTLをためなければ,パフォーマンス・ゲインも望めないし,そのためにはある時期,強度×ボリュームを集中させることが必要...

この資料は「同じパワーでも速い・遅い」のナゾを読み解く一つの鍵になりそう.

Free N Watts (2)

こちらの記事の続編である.
本日(8/19),8/5と同じ峠・ほぼ同じ装備で試走を行ったところ,さらに12秒ものタイム短縮に成功した.しかも平均パワーは276W(8/5は279W)とさらに低かった.

毎 度おなじみhttp://www.analyticcycling.comで計算したところ,仮に全く同じ平均パワーを発揮できたとして,この長さ・勾 配の峠で12秒のタイムを短縮するためには,1) Weight of Rider and Bike(人間・バイク・装備品の合計)で約2kgの軽量化を図る,2) Frontal Areaを約30%減らす,3) Coefficient of Rolling Resistanceを35%程減らす,のいずれかを行えばよいことが分かった.
逆に上記3条件が同じ場合,約7Wの平均パワー向上が必要となる.

さて,答えはどれであろうか.
(1) 2週間で2kgもの減量に成功した.
(2) フォーム改造によって2週間の間に30%も射影面積が小さくなった.
(3) 2週間の間に路面改良が行われて路面が35%もスムーズになった.
(4) その他(装備,気候,風...?).

正直,筆者も上のような状況証拠から一つの推測を得ているに過ぎないので,ここには書かない.

※1 無論,Powertapの計測誤差の可能性もある.Powertapのaccuracyは公称+-1.5%であるから,280W付近では8W程度誤差が混 入してもおかしくない.ただし,(筆者を含め多くのPowertapユーザなら知っているように)実際にそんなに大きな測定誤差を生じる可能性は低い.温 度変化が少ない場合はなおさら.

※2 「ほぼ同じ装備」というのは,先日の富士山で破けたフロントチューブを取り換えただけである.

CPS WKO+ 2.1 (含TSTWKT(本物))


昨夜遅く突如リリースされたので,早速インストール.

推測されていたアルゴリズムの通り,ATL,CTLのDecay Rateは調整できるようになっていた.デフォルトはそれぞれ7day, 42dayであったが,個人に合わせて調整が必要なように思われる.デフォルト値では,筆者のデータには今ひとつフィットしていない気がする.

他に,Average PowerやNormarized Power等のベスト記録N個を過去データの任意の期間から抽出できるようになった点が結構便利.上図の黒線は,まさに表示している期間の20NPベスト10個を抽出したものである.

第2回ヒトリ山岳(富士山三本締め編)

諸般の事情で,またもや大規模山岳サイクリングプロジェクトを単独実施することとなった.今回のターゲットは富士山の周りを一周.それもスカイライン,アザミライン,スバルラインすべてのヒルクライムを含み,それらすべてを1日で制覇するというものである.スタート/ゴールは富士急河口湖駅で,左回りのコースとなる.

...もうなんというか,体に不安のある人はやらないほうがよい,ということは分かった.以下とりあえず,通過時刻と証拠写真だけ置いておく.

7:00 河口湖駅付近のコンビニ発.
バナナ3本,山賊おにぎり,パニーニを補給.

10:30 スカイライン五合目通過
料金所から5合目まで約50分.
ここで偶然にも,「S石峠落車事件」のときお世話になったHさん夫妻に遭遇する.
このトータル1h45minの登坂だけで1400kJを消費している.
売店にあったカステラ1袋(¥400)を補給.


13:30 あざみライン五合目通過
スタートの曲がり道のところから五合目まで約65分.
登る前に小さなアンパンとおにぎりを補給.
登った後に大入りアンパンと五平モチを補給.
下山中にフロントタイヤパンク.
修理中,リム(アルミ)がかなり熱を持っていることに驚く.

17:58 スバルライン五合目通過
料金所から5合目まで約89分.
登坂中,視界がかすみ,意識が軽く薄らぐ感覚あり.
危険を感じて一旦とまり,饅頭を補給.
登坂後,メロンパンを補給.

19:00頃 河口湖駅帰着.
おにぎり3個,カップめん,サンドイッチを補給.

TSTWKTを早速試す

今,エイビッドなサイクリストのホットな話題,The Performance Manager. 通称TSTWKT (the shit that will kill them) = power-based impulse-response performance model.

こ れまで闇につつまれていたピーキングをパワーベースのトレーニング記録を基に定量化しようという試み.他競技でもホットなトピックの一つら しいが,陸上や水泳では心拍・時間が頼りなのに対し,サイクリング(やローイング)ではパワーというダイレクトな記録が取得できるため,いち早く実用化に こぎつけた模様.科学的な根拠については上記TSTWKTのリンクや,CFのこのスレッド参照のこと.要は,長期的蓄積疲労(CTL)と短期的蓄積疲労(ATL)のバランス(TSB)が最大化するポイントでパフォーマンスのピークが現れるという考え方を数値化したもの.

CPS次期リリースに搭載されるらしいので待っていたが,待ちきれないアスリート・ハッカーのみなさんのおかげですっかりアルゴリズムの推測がすすみ,kmavmさん作のxlsが公開された.ありがたく試用させて頂きます.

以下のグラフでは,過去約1年間について,TSS/day,CTL,ATL,TSBを計算している.



TSBの値の高い日がピーク(高記録が出る可能性が高い日)である.当たり前の話だが,1) “ある期間”“ある程度”CTLを蓄積した後,2) “ある期間”テーパリングした後ピークがくる.

だが,それらの期間・程度がこれまで不確かだったので,“ターゲットレース前は2週間,ワーク時間を50%に”といった経験則が頼りだった.

上記のTSBグラフを見ると,八ヶ岳,赤城,栂池などのパフォーマンスと,なんとなく相関が認められる.

ホビーレーサーごとき,数あるレースのどこかに当たればいいだけかもしれないが,それでもターゲットレースにピークを持ってくるとか,やってみたいのが心情である.

Exercise in the heat is usually associated with reduced performance; both dehydration and hyperthermia adversely affect mental and physical performance. For athletes from temperate climates, the negative effects of heat had humidity can be attenuated by a period of acclimatization. This requires up to 10-14 days. Endurance-trained individuals already show some of the adaptations that accompany acclimatization, but further adaptation occurs with training in the heat. Prior dehydration has a negative effect even on exercise of short duration where sweat losses are small. The athlete must begin exercise fully hydrated and regular ingestion of fluids is beneficial where the exercise duration exceeds 40 min. Dilute carbohydrate-electrolyte (sodium) drinks are best for fluid replacement and also supply some substrate for the exercising muscles. Post-exercise rehydration requires electrolyte as well as volume replacement. In extreme conditions, neither acclimatization nor fluid replacement will allow hard exercise to be performed without some risk of heat illness.

枝折峠ヒルクライム

2回目の参加となる本大会.昨年は30歳以下クラスで3位,0:41:31という公式記録.残念ながら昨年度はパワーメータの記録がなく,今年ようやくデータが取れた.

平均パワー258W,平均時速19.4kph,距離13.3km

結果としては31~40歳クラスで3位.激戦のクラスだが,あえなく昨年と同じ順位.タイムもさして向上していない.まあ多量の米ももらったし,ヨシとしよう.

考察
さて,データ分析を行う.
今回は割とパワーがたれないようにペーシングをかけることができた.ただ,スパイクはまだ結構でてしまっている.本コースは最初フラットセクション (0~3.05km地点)があり,ここでは平均211Wで5分42秒.その後本来のヒルクライムセクション(~13.3km地点)となり,ここは平均 266Wで35分17秒であった.ここで昨年のデータを参照すると,フラットセクションが5分38秒,ヒルクライムセクション35分50秒.細かくみる と,ヒルクライムセクションのラスト5kmのタイムが昨年より30秒ほど速い.今年は昨年よりタレなかった,ということだ.

尚,つがいけのように大きなタイム向上が出ていない原因は,主に テーパーリング度合いの違いではないかと考えている.昨年この時期のパワーデータが無いので曖昧になるが,本レース前1週間のワークアウト内容を見ると, 今年は320分以上のL4ワークを行っているのに対し,昨年は(おそらく)L4で120分程度,あとは若干のLSDとL5ワークしか行っていない(L5 ワーク量についていえば,今年も同程度やっている).それほどプライオリティの高いレースにテーパリングしてももったいないので,これでよしとしよう.

※上記はすべて手元計時の記録.このレースは手元計時と公式計時が結構違ってしまうようなので,多少の誤差はお許し頂きたい.

Free N watts

下図1,2はほぼ同じ平均パワーで,松郷峠(埼玉県,いわゆる「横松郷」ルート)のラスト2.776kmを走ったときのタイム等を記録したものである.
測定距離に1m程の差がある点,また試走日時が違い,風向,空気密度等の条件に多少誤差がある点は差し引いて見て頂きたい.だが,本コースは平均勾配 6.87%ときつく,平均時速は20km/hに届かない.また,周りを林に囲まれており風の影響も少ない.このためヒルクライム用の機材の影響を見るには 悪くないコースである.

8/5と2/4では,前者の方が全備重量がおそらく500g~800g程度軽い(体重,衣類,パーツなど).この影響が5秒程度あるとしても,14秒も前 者が速いというのはどういうことか? パワー的には,後者の方が若干出ている(*1)ので,後者が少しだけ速いか,トントンでもおかしくないだろう.

そう,「何か」を変えたのだ.10分以下のコースで10秒も違えば,60分のTTでは1分程度のタイム短縮に繋がる.まあ,本ブログの過去記事も見ている方には何を変えたのかバレバレであろうが...

*1 筆者所有のPT SLは,PT Proに比べて0.5~1.5%程度トルク,パワー値が小さく出る.この影響を考慮すると,279Wと282Wは誤差範囲の違いとみなせる.

Some semi-random thoughts:

1) the plateau or quasi-plateau in power at the end of a pursuit-like 5 min effort provides a very good estimate of power at VO2max. However, it could overestimate it slightly if you held back a bit early on and spread your AWC out over the entire duration, versus going flat-out as in, e.g., a race, and then hanging on by the skin of your teeth to the very end.

2) the inability to perform repeated efforts at the power corresponding to 100% of VO2max could also be due:

A) VO2 drift, i.e., your VO2 is truly maximal but your power is down due to reduced efficiency, or

B) inadequate fatigue resistance of your muscles, thus preventing you from repeatedly driving your VO2 to maximum. (This is why 1) I think Lydiard had it right, and 2) why I don't favor the training schema advocated by Dave Morris, in which VO2max training is performed before training of LT.)

Regardless of any of the above, I wouldn't worry too much about the difference between 385 W and 360-365 W. The latter is certainly high enough to provide a potent stimulus for increasing your VO2max, so if that's all you can do, so be it. The frequency with which you do such workouts and your motivation when doing them likely has a lot more to do with how much benefit you obtain than the precise intensity at which you do such intervals.

The half-life (or time constant) for resynthesis of the "alactacid" component of anaerobic capacity is well-known: it is equal to the half-life (or time constant) for changes in aerobic ATP synthesis by the mitochondria.*
The difficult part is mathematically describing the recovery of the (much larger) "lactacid" component, which in some cases may take hours to fully recover (just take a look at how even elite pursuiters tend to slow down between morning and evening rounds, and you'll understand why I say that).

*This is, of course, the "secret" to microintervals: by keeping the work and recovery periods very short relative the half-life for changes in high energy phosphate levels, our muscles behave as if the exercise were continuous in nature...which, from an energetic perspective, it essentially is. However, stretch those 15 s on/off intervals to, say, 30 s on/off and the situation changes quite dramatically...

The maximal oxygen uptake (V-dotO(2max)) is considered an important physiological determinant of middle- and long-distance running performance. Little information exists in the scientific literature relating to the most effective training intensity for the enhancement of V-dotO(2max) in well trained distance runners. Training intensities of 40-50% V-dotO(2max) can increase V-dotO(2max) substantially in untrained individuals. The minimum training intensity that elicits the enhancement of V-dotO(2max) is highly dependent on the initial V-dotO(2max), however, and well trained distance runners probably need to train at relative high percentages of V-dotO(2max) to elicit further increments. Some authors have suggested that training at 70-80% V-dotO(2max) is optimal. Many studies have investigated the maximum amount of time runners can maintain 95-100% V-dotO(2max) with the assertion that this intensity is optimal in enhancing V-dotO(2max). Presently, there have been no well controlled training studies to support this premise. Myocardial morphological changes that increase maximal stroke volume, increased capillarisation of skeletal muscle, increased myoglobin concentration, and increased oxidative capacity of type II skeletal muscle fibres are adaptations associated with the enhancement of V-dotO(2max).
The strength of stimuli that elicit adaptation is exercise intensity dependent up to V-dotO(2max), indicating that training at or near V-dotO(2max) may be the most effective intensity to enhance V-dotO(2max) in well trained distance runners.
Lower training intensities may induce similar adaptation because the physiological stress can be imposed for longer periods. This is probably only true for moderately trained runners, however, because all cardiorespiratory adaptations elicited by submaximal training have probably already been elicited in distance runners competing at a relatively high level.Well trained distance runners have been reported to reach a plateau in V-dotO(2max) enhancement; however, many studies have demonstrated that the V-dotO(2max) of well trained runners can be enhanced when training protocols known to elicit 95-100% V-dotO(2max) are included in their training programmes.
This supports the premise that high-intensity training may be effective or even necessary for well trained distance runners to enhance V-dotO(2max). However, the efficacy of optimised protocols for enhancing V-dotO(2max) needs to be established with well controlled studies in which they are compared with protocols involving other training intensities typically used by distance runners to enhance V-dotO(2max).
